What time should runners be picked up after practice?
Good question. It varies, but generally plan on about 2 hours. So 5:15 to 5:30 M/T/T/F and 4:30 to 4:45 Wednesdays. (About 10:00 on Saturdays.) That sounds like a long practice and it is, but it isn't all running. We do a lot of movement prep – general warm up, dynamic warm up, mobility, technique – before workouts and a lot of strength and mobility (SAM) after workouts.
In general, be a bit late instead of early. It is very helpful for team bonding when runners have some time after practice to chat and relax, while stretching and recovering.
Once practice is over, I'm glad to chat with parents. It's a good time to discuss travel plans for the big meets, organize team activities, etc. Often parents make me aware of things that students don't readily share - like how fatigued they are, if they have minor injuries, how much sleep they are getting, how stressed they are over homework, etc.

The importance of iron levels for distance runners is discussed in several articles on the team website. Iron/ferritin supplementation is often necessary and critical for the success of distance runners, especially at altitude!!
Remember to ask for a CBC (complete blood count) along with a Ferritin Panel, at every check up. If you tend towards low ferritin or hemoglobin, it is good to get a blood test at least every 6 months to monitor your health.

Our team is getting strong, but for long term growth it needs to be larger. I know there is talent out there missing the opportunity to develop and excel as a cross country runner and person of character.
It ISN'T too late to join for this year. Freshmen especially, make a HARD PRESS to convince your classmates to try cross country - just for a week. If they don't like it after a week, they can stop. But they will like it. You are great people to be with. Tell them I'll make the first week easy for them!
They don't need to be great runners. Just great people. Great people will strengthen the team and help us all become better runners.

NXR – is 22 November. Last year we had our most ever participants, and our best ever finishes. I hope this year will be even more and better. Shannon Fallon and Myrth McDonald are looking into AirBnBs. Let them know if you would like to stay with the team. (I recommend it. It was fun last year and a great team time.) If you prefer, here are the NXR recommended hotels.
NXR is a self-funded trip. (If our fundraising efforts are successful, I hope we can subsidize some costs.) Arrange your own travel and car pooling. I recommend traveling there Thursday evening, to avoid possible travel delay stress. Friday morning is a reasonable alternative. Depart Saturday evening or Sunday. Last year some families stayed longer - touring the Grand Canyon, etc. - but be aware that Monday through Wednesday are not Thanksgiving school holidays this year.

Not that it matters, but both boys and girls dropped a spot in the Coaches Poll. I'm guessing some coaches only looked at the varsity division of the Mtn. Vista 2-mile, not the merged results. After this weekend, because of some short courses, other teams have risen in the rankings. Don't worry about it. Stay disciplined and dedicated and this will be our best year ever.

Both boys and girls can and should strive to WIN this meet this year. We should arrive at the Eagle Valley meet in time to cheer your middle school teammates who race before us.

20 Absence Policy: Per the AD, your attendance is being monitored. Advisory class is counted toward your 20 absences.

Roy Griak: As mentioned at the Parent's Meeting, I was considering canceling the Roy Griak meet and replacing it with another. We are limited to 3 each boys and girls, with the top 3 at Liberty Bell who are in good standing (and want to go) being selected. After conferring with the athletes, we will go. All those who previously desired to go still want to go. No one said they would be upset if they aren't selected. It is admittedly not ideal. Next year I hope we can enter full teams.

I posted a bunch of photos of the Regional Championship course. It will be a good one for us. Mostly gravel with some climbing, including a fairly long climb in the last mile. It could also be quite warm (there is zero shade), so do your heat acclimation (saunas and hot baths).

Championship Sleep – Sleep is a secret ingredient in your recipe for running success. To maximize your potential as a distance runner you need to prioritize sleep in the same way you prioritize training and nutrition. You are challenging your body through hard training. You need enough sleep to support your running, the physical growth of adolescence and your academic success as a student athlete. This means you are going to need more sleep than your non-running classmates at Summit. As much as an extra hour of sleep a night, or more, compared to your peers.
Read this about when and why you need to go to bed to get Championship Sleep.

At the surface level the results may not look that great compared to last year, but dig a bit deeper and I think we should be very impressed and optimistic. Read the review on the website to discover why.
You did a lot of things very well beyond your running. You responded calmly to the late bus and resulting minimal warm up time. You organized your warm ups well on your own while the coaches were at the coaches meeting. You set up and took down the team camp and cleaned up the area. Upperclassmen were great mentors for the freshmen.
I was especially impressed and want to compliment you and express my gratitude for a comment I received at our post-race meal. The boys and girls separated to different restaurants. Naturally! When I shuttled back to the boys restaurant, a waiter and waitress both said, without prompting, "Your TEAM was very polite!" That is outstanding and reflects the character of students drawn to cross country.
Now, there is one area that needs improvement. I would have "chewed you out" on the bus, but with the bus being late, decided I didn't want to add another stressor at the moment. I told everyone to wear Summit gear onto the bus and at all times at the meet. We weren't close to 100% compliance.
Your appearance impacts the reputation and performance of the TEAM.
Let's do better next time. 100% seems reasonable.

I didn't realize just how good until I finished entering and compiling the results a few minutes ago.
But first - thanks so much to the parents for bringing food and drinks for the potluck following. That was fun and I really appreciate the parents being there to support your athletes and to socialize following the scrimmage.
I expected all the food to disappear in a post-scrimmage hunger frenzy, but apparently the runners appetites were suppressed, as there was a lot remaining.
Cross Country is a difficult sport. It requires a lot of hard work and discipline. To make it appealing to more students and grow the team, it is import to highlight the rewards of running and the fun the team has. These social events go a long way towards that.
On to those highlights!
All eight boys who ran last year and this improved! The average improvement was 31 seconds.
Seven of the eight girls who ran last year and this improved. That average was 37 seconds!
The biggest boys improvement was 80 seconds by Owen!
The biggest girls improvement was 107 seconds by Milla!
The average time of the top 5 boys improved by 34 seconds - from 10:46 to 10:12!! (Will didn't run the scrimmage last year. Even if removed from this years times to equalize, the boys improved by 27 seconds!)
The average time of the top 5 girls improved by 24 seconds! (If you include Lindsey's time last year, even though Lindsey wasn't allowed to race at State, the girls still improved by 4 seconds.)
The improvement in the average of the top 7, so important for depth, was an even larger 46 seconds for the boys and 24 seconds for the girls
These stats may improve further when absent runners do the TT on Monday.

From victories in Prague and Boston (back then, running a 2:10 and 2:09) to his latest win in Tokyo at 2:02, Kipruto proves that unwavering consistency is the key to long-term success in running.
2. Tailor Your Approach: Adapt Training to Your Goal
Every cross country race is unique, and success lies in adapting your training to meet the specific demands of each race. American runners Conner Mantz and Clayton Young exemplified this by tailoring their training to the challenging Olympic marathon course, coming close to matching their Chicago PRs despite the tougher conditions. Here are a couple recent questions.
1. Is there bus transportation to the Vista 2-Mile on 24 August?
Yes! And there will be bus transportation, pending availability, to all of our away meets. Details for each meet - bus departure time, drive time, race times (when/once I know them), course maps, everything I can get, are on each race page. For instance the Vista 2-Mile.
Since we are on it, team members SHOULD ride the bus to meets. (Barring extenuating circumstances like the meet is in Denver and you are already going to be there.) Team members are REQUESTED AND ENCOURAGED to ride the bus back to Summit, because of the team bonding and camaraderie developed over stops for food (when we do) and discussing the races.
Team Members are also strongly requested to stay at meets at least until the awards ceremony and until we can have a post-race team huddle.
2. I would like to host a pasta party. What should I provide and for how many?
My main suggestion is to ask for tips from parents that have previously hosted. Hosts generally provide the pasta. (If I recall right, we usually went through 5 to 6 pounds last year. Maybe more this year as the team is a bit bigger. Yeah!)
Most team members attend. Hosts can provide more if they like - drinks, salads, etc.
I ask half of the team to bring side dishes - vegetables, fruit trays, chips, desserts (we usually get a lot of desserts), etc. every other time. Looking at the roster, that will probably be last names A - K and L - Z.

3. Are parents invited to the pasta parties?
That is up to the host. I encourage it, and if you would like parents to attend, please explicitly tell me and I will make sure it is publicized. We haven't had a lot of parents attend, even when invited. I hope parents will feel comfortable if invited and attend if you can.

Battle Mountain – as announced in the last email, is canceled. It hasn't been a favorite. Instead, that will be a hard training week. We have our scrimmage and seven meets before Regionals. That is plenty.
Air Academy – I added the Air Academy meet (which promises to be highly competitive) to the schedule on 12 October because otherwise it is too long of a stretch to the Regional Championship and I worry about getting "rusty." After the Air Academy meet, we will go to the State course to familiarize our new runners. It will be a long day. The Air Academy coach mentioned to me the possibility that their families might host our athletes that night, to make a weekend out of it.
PTO Policy – In the last email I shared that I am instituting a "PTO" absence policy this season. The reason is to encourage strong attendance while providing some flexibility (and removing guilt) for necessary absences.
Everyone will have five (5) "paid time off" days to use as you wish.
I thought of an important tweak to the explanations and caveats:
If you miss a day at practice (say, for a family trip), but show, via a GPS file on Strava, Training Peaks, etc. that you did an equivalent workout on your own, you will get half a day "credit" back.
Why not a full credit? While doing a workout on your own shows great discipline, a big purpose of being at practice is in addition to making yourself better, your presence can make your teammates better. At practice you can encourage and support each other. Not when training on your own. So while training on your own is certainly better than not training, it isn't as helpful to the team as being at practice.
Preferably, PTO days are used sparingly and you come to as many practices as you possibly can. Consistency is key to fast running and running fast is fun.
PTO days include absences for such things as work, medical appointments, hair cuts, family vacations, needing to catch up on homework, just being tired, etc.
Even though you can use these days when you wish, you must communicate to us prior to practice (at least by noon!) that you will use a PTO day. Otherwise it will be considered an unexcused absence.
Exceed five PTO days and lose varsity status for at least one meet.
An unexcused (I.e. not prior communicated) absence will also mean loss of varsity status for a meet.
Presence at all practices and meets is expected, including Saturdays. You can miss a Saturday (if prior communicated), but it will count as a PTO day.
We will have practices on school holidays (e.g. Labor Day Monday.) These will NOT count as PTOs if missed, but attendance is strongly encouraged. Again, Consistency Is Key!
Exceptions to using PTO days are illness, injuries and college visits. Cross training for injuries must be discussed with coaches. There may be other exceptions if communicated with coaches.
Roy Griak – is 20 September. We went last year and had a great time. We hoped to go as complete teams this year, but regrettably the race filled back in June! We (Eva) pleaded with the race director and he has granted us three spots each for girls and boys. We discussed this at the Summer Camp and the kids were in agreement that selection for Roy Griak will be the first three boys and girls at Liberty Bell that want to go - and are in good standing. This is a self-funded trip, but if low airfares are available, should be relatively low cost. I am hoping that we can again stay at my sister's house.
NXR – is 23 November. Last year we had our most ever participants, and our best ever finishes. I hope this year will be even more and better. Shannon Fallon and Myrth McDonald are looking into AirBnBs. Let them know if you would like to stay with the team. (I recommend it. It was fun last year and a great team time.) If you prefer, here are the NXR recommended hotels.
NXR is a self-funded trip. (If our fundraising efforts are successful, I hope we can subsidize some costs.) Arrange your own travel and car pooling. I recommend traveling there Thursday evening, to avoid possible travel delay stress. Friday morning is a reasonable alternative. Depart Saturday evening or Sunday. Last year some families stayed longer - touring the Grand Canyon, etc. - but be aware that Monday through Wednesday are not Thanksgiving school holidays this year.

Noah Lyles won gold and bronze medals at the Paris Olympics. Last week, he withdrew from the remainder of the games when he required medical attention after winning a bronze medal in the 200 meters. Noah later revealed that he had tested positive for COVID 2 days prior to winning the bronze medal, which came after his gold medal winning performance in the 100 meters.
Whether or not you watched Noah run, here are 3 ways to use him as inspiration:
The past can be a powerful motivator: At the 2021 Olympic Games in Tokyo, Noah won a bronze medal in the 200 meters. As the gold medal favorite, Noah was disappointed by the outcome so he kept the bronze medal and brought it with him to Paris to serve as a reminder that he came up short in Tokyo. Similar to Noah, we can all use our past as motivation to help us perform at our best.
A thousandth of a second matters: Noah’s 100 meter time (9.784 seconds) edged out second place finisher Kishane Johnson’s time (9.789 seconds) by 0.005 seconds. Noah and Kishane both trained intensely, competed to win and it came down to a fraction of a second - serving as a good reminder that details matter.
There is always room for improvement: Noah leaves the Olympics with 1 gold and 1 bronze medal. While an impressive accomplishment, Noah was not able to accomplish his ambitious goal of winning 4 gold medals.
Additionally, his winning time of 9.79 seconds in the 100 meters is more than 2 tenths of a second slower than Usain’s world record of 9.58 seconds in 2009. Similar to Noah, we can all benefit from realizing there is still still room for improvement, even when we win.
