Here’s a basic meal plan for weight loss, tailored by different weight categories. The key to weight loss is creating a calorie deficit (eating fewer calories than you burn) while maintaining a healthy balance of macronutrients (proteins, fats, and carbs). This plan includes foods to eat and avoid, with some adjustments based on your weight range.
Weight Categories:
Under 150 lbs (68 kg)
150-200 lbs (68-90 kg)
Above 200 lbs (90 kg)
General Guidelines (Applies to All)
Foods to Eat:
Lean proteins (chicken, turkey, fish, eggs, tofu)
Vegetables (broccoli, spinach, kale, zucchini, bell peppers)
Fruits (berries, apples, oranges, grapefruit)
Whole grains (quinoa, brown rice, oats)
Healthy fats (avocados, nuts, seeds, olive oil)
Water (stay hydrated, aim for 2-3 liters per day)
Foods to Avoid:
Sugary drinks (soda, energy drinks)
Processed snacks (chips, cookies, packaged baked goods)
Refined carbs (white bread, pastries, pasta)
Excessive oils and butter
Sugary desserts (ice cream, candy, cakes)
Meal Plan by Weight Category
Breakfast:
2 boiled eggs
1 slice of whole-grain toast
½ avocado
Lunch:
Grilled chicken salad
(spinach, tomatoes, cucumbers, 1 tbsp olive oil)
1 small apple
Snack:
10-12 almonds
1 small banana
Dinner:
Baked salmon (4 oz)
Steamed broccoli (1 cup)
½ cup quinoa
Breakfast:
3 scrambled egg whites
1 slice whole-grain toast
½ grapefruit
Lunch:
Grilled turkey breast wrap (whole-wheat tortilla, lettuce, tomatoes)
1 cup mixed vegetables (carrots, broccoli)
Snack:
Greek yogurt (low-fat)
1 tablespoon chia seeds
Dinner:
Grilled chicken breast (5 oz)
Sautéed spinach
½ cup brown rice
Breakfast:
3 scrambled eggs (2 whole, 1 white)
1 slice whole-grain toast
1 small apple
Lunch:
Grilled steak (6 oz lean cut)
Large salad (mixed greens, 1 tbsp olive oil)

Additional Tips:
Exercise: Include moderate to high-intensity cardio (running, cycling, swimming) and strength training (weights, resistance bands) 4-5 times a week.
Adjust Calories: Depending on your activity level and goals, you may need to adjust the calories slightly up or down.
Intermittent Fasting: Consider using intermittent fasting (16:8) to create a calorie deficit without eating less during meals.
By focusing on whole foods, reducing processed and sugary options, and adjusting calorie intake based on your weight and activity, you can effectively create a sustainable weight-loss plan.
